Underneath the folklore, the system is an assembly of three training methods catalogued by Vladimir Zatsiorsky in Science and Practice of Strength Training, plus one organizing principle. The three methods are max effort (lifting a maximal load against maximal resistance), dynamic effort (lifting a submaximal load at maximal speed), and repeated effort (lifting a submaximal load to or near failure). The organizing principle is constant rotation of the specific exercise used to express each method, so that no single variation is performed long enough for the body to stop responding to it.

A classic Westside week runs four main sessions: max effort lower, max effort upper, dynamic effort lower, dynamic effort upper. Each one opens with the featured method, then spends the remaining time on assistance work chosen to attack whatever the lifter is worst at. That last part is not a footnote. It is the majority of the weekly training volume and, for anyone training to look better rather than to total higher, it is the entire reason the system can work at all.

Read that table again with a physique goal in mind. Only one of the three rows has hypertrophy in the adaptation column. That single fact explains most of what follows.

The Name Problem: Two Different Conjugates

Before going further, one piece of housekeeping that saves a lot of confused arguments. There are two things called conjugate in strength training and they are not the same thing.

Yuri Verkhoshansky described a conjugate sequence system, laid out in Supertraining with Mel Siff, in which concentrated blocks of specific training means are introduced one after another so that each block creates favorable conditions for the next. That is a phase-based model. It is much closer to what most people now call block periodization than to anything happening in a Westside gym on a Monday.

What Simmons built descends from a different tradition, a practice associated with the Dynamo club in Soviet weightlifting during the 1960s and 1970s, where lifters rotated a large catalogue of special exercises to attack weak points in the competition lifts. Verkhoshansky's own forum stated directly that Westside is not based on his conjugate sequence system and that he did not modify anything for Simmons. Some coaches argue that what Westside runs is better described as concurrent training, since multiple qualities are trained in parallel rather than in sequence.

None of this makes the Westside system worse. It just means that when someone quotes Verkhoshansky to defend a Westside template, or quotes a Westside result to defend Verkhoshansky's model, the citation is pointing at the wrong building. Use the name as a label for a specific gym's methodology and the arguments get much shorter.

The Max Effort Method

Max effort work means working up to a top set at or above 90 percent of your maximum in a chosen variation. In practice a max effort session looks like a series of ascending singles ending at a weight you barely complete, often on an exercise you have not performed in months. Westside describes 90 percent as the entry point, which for most people is roughly a four-rep max, and the working range climbs from there to a genuine one-rep maximum on the chosen variation.

The stated rationale is recruitment. Near-maximal loads force the nervous system to call on high-threshold motor units that lighter work leaves on the bench, and Zatsiorsky argued this method produces the largest strength increments of the three. The dose-response literature agrees with the general shape of that claim. Rhea and colleagues found that training near 80 percent of 1RM produced the largest strength gains in trained lifters, well above what was optimal for untrained subjects, and low-versus-high-load meta-analytic work consistently shows heavy loading favors maximal strength even where hypertrophy is similar across a wide load range.

The reason max effort work does not appear in most hypertrophy programs is that near-maximal singles are a poor deal for muscle growth. One rep at 95 percent produces one rep worth of mechanical tension in the working muscles, at a joint stress and nervous system cost far above what a set of eight would have cost. You get the strength, you get the skill of being under a heavy bar, and you get almost no size.

The Real Cost of Weekly Maxing

Working up to a true one-rep maximum every seven days on an exercise you rarely practice is a technical gamble. Westside lifters get away with it because they train in a room full of experienced spotters who will stop a bad rep, and because the specialty bars and rack setups limit how badly a miss can go. Alone in a commercial gym, on a barbell good morning you have performed twice before, the risk profile is different. If you run max effort work, use variations you can fail safely: pin presses, rack pulls, box squats to a set height, anything inside a rack with the pins set.

The exercise itself changes constantly. Westside rotates the max effort movement roughly every one to three weeks, drawing on box squats to varied heights, good mornings, rack pulls, board presses, floor presses, and dozens of specialty bar variations. The stated reason is that a lifter stops setting records in any one variation after a few weeks, so you switch to a variation where a record is still available.

That last point is the honest one. The purpose of rotating is partly physiological and partly psychological bookkeeping: every new variation resets the record book, so there is always a PR on the table. The Dynamic Effort Method

Dynamic effort, or speed work, means moving a submaximal weight with maximal intent. The goal is rate of force development, which is how fast you can produce force rather than how much force you can produce given unlimited time. Dynamic effort weight is not supposed to feel heavy. The moment it does, the session has stopped being speed work and has become a very inefficient volume day.

Here is the problem for a lifter chasing size. Bar speed is not a hypertrophy driver. The stimulus for growth is mechanical tension in the working muscle across enough hard sets, and a set of three at 70 percent that stops with ten reps in reserve delivers almost none of it. Velocity-based research shows the direction clearly: when Pareja-Blanco and colleagues compared squat training terminated at 20 percent velocity loss against training terminated at 40 percent, the higher velocity-loss group, which means the more fatiguing sets taken further from fresh, gained more quadriceps muscle volume. The Weight Creep Trap

Almost every self-coached lifter who tries dynamic effort work eventually turns it into a mediocre volume day. It happens gradually: the prescribed weight feels easy, so it goes up five pounds, then ten, then the bar is moving at grinding speed and the session is now nine sets of three at 85 percent with a minute of rest. That workout is neither speed work nor productive hypertrophy work. The Repeated Effort Method

The repeated effort method is submaximal loading taken to or near failure. In Zatsiorsky's framing, the final reps of such a set force the muscles to produce maximum force in a fatigued state, which is a reasonable description of what a hard set of ten feels like. At Westside this is the assistance work: rows, dumbbell presses, triceps extensions, reverse hypers, glute-ham raises, lat work, sled drags, and whatever else addresses the lifter's specific weak point.

This is the part of conjugate that is unambiguously good for a physique, and it is the part that gets ignored in every internet summary of the method. A published Westside dynamic effort upper session lists incline dumbbell press for four sets of ten to twelve, barbell row for four sets of eight to ten, rolling dumbbell triceps extension for four sets of ten to twelve, one-arm dumbbell row for three sets of twelve to fifteen, and hammer curls for four sets of ten to twelve. Strip the label off that list and it is a bodybuilding upper day. Nineteen working sets in moderate rep ranges is where the size comes from, not the nine speed triples that preceded it.

If you take one thing from this article, take this: on a conjugate template, the top single is the test and the accessory work is the training. A lifter who nails every max effort session and phones in the assistance work will get stronger on paper and look identical in twelve months. A lifter who treats the accessory block as the priority, and uses the heavy opener as a weekly progress check, gets both.

Exercise Rotation and the Law of Accommodation

The organizing idea behind all the switching is what Simmons called the law of accommodation: the response of a biological organism to a constant stimulus decreases over time. Keep doing the same thing and it stops working. Rotate the stimulus and it keeps working.

As a general principle that is uncontroversial. As a justification for changing exercises every one to three weeks, the evidence is genuinely mixed, and this is one of the places where the honest answer disappoints people on both sides of the argument.

The case for variation has real support. Fonseca and colleagues had subjects train either the back squat alone or a rotation of four different lower body exercises, with volume equated. The varied group increased cross-sectional area in all four quadriceps heads. The squat-only group showed no significant growth in the vastus medialis or rectus femoris. Different exercises load a muscle differently along its length and across its heads, and no single movement covers a muscle completely.

The case against constant rotation is also real. Kassiano and colleagues published a systematic review in 2022 examining whether varying exercises produces superior hypertrophy or strength compared to a fixed selection, and the collected evidence did not support a clear advantage. The synthesis that fits all of this: variation matters for coverage, not for novelty. Rotating exercises so that a muscle gets loaded at different lengths and joint angles has a defensible mechanistic and experimental basis. Rotating exercises every two weeks so the stimulus stays fresh does not, and it costs you something real.

What it costs is the ability to progress. Progressive overload requires a stable measuring stick. If you change the exercise before you have run out of ways to add weight or reps to it, you never find out whether you were getting better at it. Westside partly solves this by treating the max effort session as a records competition across a wide catalogue of movements, which works when a lifter has a decade of logged variations to compare against. Rotate the Variation, Hold the Pattern

A workable compromise for anyone not competing: rotate the heavy opener freely, since a top single is a test rather than a growth driver, but keep your accessory exercises for six to twelve weeks and drive them up. You get the coverage benefit from choosing a spread of movements that hit each muscle differently, and you keep the progression benefit from staying in one exercise long enough to add forty pounds to it.

Bands and Chains, and a Retracted Meta-Analysis

Accommodating resistance is the piece of Westside branding that escaped the gym most successfully. The logic is clean. A barbell squat is hardest at the bottom and easiest at lockout, because leverage improves as you rise. Add chains that lift off the floor as you stand, or bands that stretch as you rise, and the load increases through the range, matching the resistance curve to the strength curve. In theory you get useful tension across the whole rep instead of only at the sticking point.

The theory is sound. The evidence is thinner than almost anyone repeating it realizes, and there is a specific reason for that.

The paper cited most often as proof is Soria-Gila and colleagues, "Effects of Variable Resistance Training on Maximal Strength: A Meta-Analysis," published in the Journal of Strength and Conditioning Research in 2015. It pooled seven studies and 235 subjects and reported that variable resistance produced a significantly greater mean strength gain, with a weighted mean difference of 5.03 kg. That number circulated for years.

The journal retracted the paper in 2018. The retraction identified specific statistical errors: data from a no-intervention control group had been used in place of the constant resistance data for one study, the variable and constant resistance data had been inverted for another, and a chain-loaded test had been used in place of the plate-loaded test for the variable resistance group in a third. With those corrections applied, the difference between variable and constant resistance training no longer reached statistical significance.

How to Read a Retraction

A retraction does not mean bands and chains do not work. Anderson and colleagues in 2008 trained 44 resistance-trained collegiate athletes from basketball, wrestling, and hockey teams for seven weeks, comparing combined elastic and free-weight resistance against free weights alone. The combined group improved squat 1RM roughly three times as much and bench press roughly twice as much, with a large advantage in lower body average power. The conjugate method as a complete system has never been tested in a controlled trial. There is no study comparing twelve weeks of Westside against twelve weeks of a linear program in matched lifters. Every claim about the system is therefore assembled from evidence about its components, which is the same situation as with GZCL, 5/3/1, and essentially every named program in existence.

Who Should and Should Not Run This

Reasonable candidates. Intermediate lifters with at least a year or two of consistent training and solid technique in the main patterns, who have stalled on linear progression and are bored. People who genuinely enjoy heavy singles and specialty variations, because enjoyment is a real adherence variable. Poor candidates. Beginners, without exception. Linear progression is still adding weight every session and a novice has neither the technique to max safely nor the proprioception to judge bar speed. 4. Maxing out on movements you have never practiced. A one-rep max presumes technical mastery. If you have performed a movement four times in your life, your top single measures your coordination in a novel task rather than your strength, and the injury risk is disproportionate to what you learn.

5. Copying a template built for geared lifters.
